Check demon_training's Instagram Got to go for it.. try this work out.. select a weight that's suitable to do for your strength and fitness.. ROUTINE:
15 Minutes spinning get your heart pumping vary speeds and intensity and how hard it is to pedal. 20 second bursts.. recover and go again. 
Stretch and hydrate
1 round on the bag (without gloves if yoga is in session and the gloves are in the studio )
3 more rounds when yoga is finished and you get gloves. So that's 4 x 3 minutes with 1 minute in between.
Then shake out... hydrate.. but got to keep it moving. My weapon of choice was a 40 kg barbell and a step..
20 deadlifts into 20 stride jumps on the step
20 second rest
20 sumo deadlifts into 20 1-2 steps
20 secs rest
20 bent rows into 20 squat jumps
20 sec rest
20 upright rows into 20 moving push ups
20 sec rest
20 squats into 20 dips 
20 sec rest
20 clean and press into 20 burpees 
20 sec rest
20 curls into 20 switch lunges
20 sec rest
20 shoulder press into 20 sit ups
Then go do your group. Arms today for me. Let me know how you found it..

Last week in this lower body block of 12s thank god, now next block of 10s will seem like sweet release  I was experimenting with a higher hip position and better locked in back, which felt really nice.
